SIX WEEKS AND COUNTING…

We are entering into our last month of the training season before we start tapering (two week reduction in training) which is considered the most critical and difficult four weeks of training. The last month of training is often referred to as the “Monster Month” by top trainers and runners around the world. You have trained hard over the last five months and boosted your fitness level. The next four weeks will be our heaviest training. It is more important than ever to pay attention to the details of staying fit, focused, and balanced. You have the most to lose, but also the most to gain. Our training over these next six weeks ( last two weeks of tapering) is designed to continue to keep you fit, focused and ready for the San Jose Rock ‘n’ Roll Half Marathon,

There are two training calendars in the attachments. One is a training calendar at a glance and the other is a little more detailed training calendar.

Addition of Tempo Run or Walks

What is a tempo walk or run?

I have added a tempo run (walk) also called a lactate threshold run to our training schedule. A classic tempo or lactate-threshold run is a sustained, comfortably hard effort over a distance. A tempo run should feel comfortably hard. You know you're working, but you're not racing. At the same time, you'd be happy if you could slow down

Why the Tempo/Lactate Runs (Walks) Work? This training increases your lactate threshold.

Lactate Threshold - The fastest you can run before lactic acid is produced in the blood. Running faster than this will cause a dramatic rise in blood lactic acid and perceived exertion. When lactic acid gets in your blood system it goes to your muscles, causing fatigue and ultimately setting the limits of performance.

Tempo/Lactate running improves a crucial physiological variable for running success: our metabolic fitness. "Most runners have trained their cardiovascular system to deliver oxygen to the muscles," says exercise scientist Bill Pierce, chair of the health and exercise science department at Furman University in South Carolina, "but they haven't trained their bodies to use that oxygen once it arrives. Tempo/ Lactate runs do just that by teaching the body to use oxygen for metabolism more efficiently and improves your threshold.

How? By increasing your lactate threshold (LT), or the point at which the body fatigues at a certain pace. During tempo runs, lactate and hydrogen ions--by-products of metabolism--are released into the muscles, says 2:46 marathoner Carwyn Sharp, Ph.D., an exercise scientist who works with NASA. The ions make the muscles acidic, eventually leading to fatigue. The better trained you become, the higher you push your "threshold," meaning your muscles become better at using these byproducts. The result is less-acidic muscles (that is, muscles that haven't reached their new "threshold"), so they keep on contracting, letting you run farther and faster.

Right Rhythm for a Tempo Run (Walk)

To ensure you're doing tempo workouts at the right pace, the experts recommend you use one of these four methods to gauge your intensity.
1. Recent Race: Add 30 to 40 seconds to your current 5-K pace or 15 to 20 seconds to your 10-K pace
2. Heart Rate: 85 to 90 percent of your maximum heart rate
3. Perceived Exertion: An 8 on a 1-to-10 scale (a comfortable effort would be a 5; racing would be close to a 10)
4. Talk Test: A question like "Pace okay?" should be possible, but conversation won't be.

Workout Schedule for a Four Week Tempo Run (Walk)

GOAL: The following is recommended to start your tempo training. Do a 10- to 15-minute warm-up and cool down.

Week 1: 5 miles x 3 minutes at tempo pace, 60-second easy jog in between each one
Week 2: 5 miles x 4 minutes at tempo pace, 60-second easy jog recovery
Week 3: 4 miles x 5 minutes at tempo pace, 90-second easy jog recovery
Week 4: 20 minutes steady tempo pace

CAMPBELL COMMUNITY PARK TRAINING, SATURDAY, SEPTEMBER 8, 2007
Red Power Divas 20K on the Trail Race

Event Date: Saturday, September 8, 2007
Location: Campbell Community Park- Entrance to Los Gatos Creek Trail, Campbell, CA
Race Event: 20K (12 miles )
Course Profile: Los Gatos Creek Trail – Flat and Fast. The course will be clearly marked. ( I plan on marking the trail on Friday with mile markers)
Start Time: 7:00 a.m.
Corral Start: Each participant will be place in a corral for the start of the race base on your projected finish time.
Registration: Opens at 6:00 a.m. ( You need to sign-in, record your race strategy, projected finish time and receive your bib number)
Two Fueling Stations – One station at Campbell Park and one station at Los Gatos High School ( available Accelerade, bagels and bananas)
PLEASE NOTE: No Seminar

This is an important training event for all Divas. This event will be a race simulation i.e. dress rehearsal for the SJ Rock ‘n’ Roll.

Our 20K will be 12 miles (a full loop on the Los Gatos Creek Trail) Keep the pace comfortably slow, but do everything else as if it's race day. Wear the running shoes and apparel you plan to race in. And mimic the eating and drinking plan that you aim to follow before and during the race. This physical and mental rehearsal can reveal a problem that you can correct, and will make the race itself seem less daunting.

NOTE: If you plan on walk/run a 10K at the SJ Rock ‘n’ Roll you should also enter this race event.

For those not entering the race, please come to the training at your normal time and train at whatever distance fits your training schedule at this time.

WEEKLY SUMMARY – AUGUST 25-SEPTEMBER 1, 2007

August 25, 2007 HUGE DIVA SUCCESS


The 10K on the Bay Race was a huge success for the Red Power Divas. Although the packed gravel course was difficult to walk/run and a few Divas were misdirected on the course and ended up doing some additional distances, the overall opinion is that it was a great race overall. We had 25 Divas who participated in a field of about three hundred participants. Each of the Divas who entered the race had a race day strategy including a projected goal finish time. What was truly wonderful about this event is all most every single Diva set a "personal record." Diana Ong ran the 10K in 51:32 minutes. She shaved six minutes off her 10 K time at the Jungle Run and placed second in her age group. Jamal L ( 15 yrs old son of Diva Peggy L) ran/walk the 10K in 59 minutes. Many other Divas set personal records as they worked on race day strategy and incorporate proper hydration and fueling. The bonus is that 50% of the Divas won wonderful raffle prizes including, free road ID's, water bottles, water containers, beautiful frame pictures and a Nano I-Pod. Congratulations to ALL. Hi Sharon,

Just wanted to share with you how GREAT I'm feeling this morning about our results at yesterday's 10K on
the Bay. Jessica and I had hoped to finish the race in 90 minutes (a very aggressive goal); we ended up
finishing in 92 minutes. However, this is NOT a disappointment!! Turns out, we've significantly
IMPROVED our 10K finish time compared with our finish
at the Jungle Run:


Turns out (according to the official results), Jessica and I finished in our GOAL time of 1 hour 30 minutes!!
Better yet, we shaved 8 minutes 44 seconds off our Jungle Run 10K time!!!

>> Los Gatos Jungle Run 10K: 98 minutes 44 seconds
>> 10K on the Bay: 92 minuets 4 seconds
>> Improvement: 6 minutes 40 seconds!!!

We were almost SEVEN MINUTES FASTER after just one additional month of training -- WOO HOO!!! (Intervals and stairs really DO work!!) Thank you so much for your ongoing support and
encouragement. We truly appreciate YOU!

I must say it’s been great training with the Divas. Neither Heather nor I would have had the motivation or interest on our own to take this on ourselves. Honestly, 6 months ago I would have laughed at her for even suggesting we should go on a 2 mile walk let alone a 1/2 marathon. We have definitely grown from this experience together and with the other Divas.

Sharon, you are definitely an inspiration - your positive and motivating personality really helps. I wish my college coaches had your spunk, tenacity and desire – it really rubs off through your leadership. Thank you!

Happenings at Saturday Training on Los Gatos Creek Trail August 25, 2007: There was a small but mighty group of Divas training at the Los Gatos Creek Trail on Saturday. Overall it was a great day of training as most of the Divas ran/walk 8-10 miles. Report from Michell P and Toni T.

  • Fashion Diva: Anonymous Report: On Saturday there was one Diva on the Los Gatos Creek trail who was dressed like a Diva Fashion Plate. Everyone thought she was wearing a new Diva shirt as she was proudly prancing and shaking her hips down the trail. The Divas became instantly jealous and wondered why Diva Sharon had secretly given a new Diva shirt to "Fashion Plate". But as the Divas who were watching her in awe came closer to "Fashion Plate" they discover that her Diva shirt was not a new model after all. "Fashion Plate " in her haste to get dressed that morning, put her Diva shirt on backwards. When her fellow Divas confronted "Fashion Plate" with this news, between their laughter, she simply replied that she knew the Diva shirt was on backwards but she decide to start a new fashion trend. ("mmmmmmm") So "Fashion Plate Diva" invites any Diva who has a desire to be a member of the "Cool Diva Fashion Group" ( she is currently the only member) please feel free to wear your Diva shirt backwards next Saturday.

Rock 'n' Roll Corral System - Diva Race Day Strategy to Consider
A corral system will be used at the San Jose Rock 'n' Roll. The following is their description of this system:

A corral system assures a smooth start to your race. You will be assigned a race number and corresponding corral based on your projected finishing time - the faster your time, the closer your corral will be to the start line. Each corral will have 1,000 numbers assigned and will be labeled accordingly (i.e.: Corral One is for numbers 1000-1999). At 7:15 a.m., you will be invited to enter your corral. Please enter ONLY the corral that corresponds with your race number. DO NOT attempt to enter a lower or "faster" corral. There may be more than one corral for a specified finishing time (i.e. there are several 2 1/2 hour corrals). All corrals are co-ed. If you believe that you have been assigned to the wrong corral, pick up your race number, then proceed to the Corral Change table in the Packet Pick-Up area of the Expo. There will be NO corral changes race morning.



DIVA VOLUNTEERS NEEDED!!!!!!!!!!
Remember even if you are not walking or running, you can still be part of the Rock 'n; Roll Half Marathon! Volunteers are needed!!!!!!!!!!!!!! If you are a Diva and you will not be running/walking in the event or if you have family or friends who are interested in volunteering, please have them contact me. Volunteers will be needed to set-up and breakdown the Red Power Diva booth at the finish line, and monitor the booth during the event.


Thursdays Training – Campbell Community Track 2007
This week’s training calendar recommends on Thursdays that you continue to work on intervals including Fartleks. We also have added a series 8/30/30 intervals. (1) Two miles warm up (2) After warm-ups, two set of thirty (30) yard sprints for each lap for a total of four laps ( one mile). Two miles warm down to finish. These 30 yard intervals are designed to work on speed through the finish line. Note: Continue to work on your stair training at appropriate times during your intervals.

1. Walk only. Run Only. Combination of Walk and Run (how many minutes are you going to run compared to the number of minutes you are going to walk?)
2. What is the time per mile that you want to accomplish?
3. Who are you going to race with a partner, group or alone?
4. When are you going to hydrate? (.i.e. mile 2-4-6-8-10-12)
5. What type of fuel are you going to use? (.i.e. sports drinks, gel, bars or combinations)
6. When are you going to fuel?
7. Are you using the athletic equipment now that you will be using for the race? (shoes, water bottle/container/ fuel belt, hat, sunglasses, etc)
8. Do you have identification for the race?
